Sweat Rate 101: How to Estimate How Much Water You Actually Lose

You can estimate your own sweat rate with a bathroom scale: weigh yourself before a workout, weigh yourself right after, and the weight you lost is almost entirely water. Each pound lost is about 16 ounces of fluid. Divide by the hours you exercised and you have your sweat rate per hour — a number specific to you, that session, and those conditions. It is the single most useful hydration measurement most people have never taken, and it replaces guessing with something you can act on.
The method, step by step
The approach comes from sports-medicine practice and is deliberately low-tech.
1. Empty your bladder, then weigh yourself with minimal clothing, right before you start.
2. Train as you normally would, and keep track of how much you drink during the session in ounces.
3. Towel off thoroughly — wet clothes and skin will skew the number — and weigh yourself again in the same minimal clothing.
4. Do the arithmetic: pre-exercise weight minus post-exercise weight, converted to ounces at 16 ounces per pound, plus the fluid you drank during the session. Divide by the hours you exercised.
The formal version used by athletic trainers is sweat rate equals pre-exercise body weight minus post-exercise body weight, plus fluid intake, minus urine volume, divided by exercise time in hours. In practice, weighing before and after a hard one-hour session gets you close enough to be useful.
A worked example: you start at 170.0 lb, finish at 168.0 lb, and drank 16 oz during a 60-minute session. Two pounds lost is 32 oz, plus the 16 oz you drank, is 48 oz of sweat in one hour. That is a high but not unusual rate for hard work in the heat — and it tells you that sipping 16 oz an hour is replacing about a third of what you are losing.
Why the number is worth having
Because general guidance has to be general. Sweat rates vary enormously between individuals and within the same individual across conditions — heat, humidity, intensity, clothing, and how heat-acclimatized you are all move it. Two people on the same run can differ by a factor of two or more. Advice written for the average is therefore wrong for nearly everyone in one direction or the other.
The number also gives you a threshold to care about. The American College of Sports Medicine’s position stand on exercise and fluid replacement identifies a fluid deficit of about 2% of body weight as the point where performance and thermoregulation begin to suffer meaningfully. For a 170-pound person that is roughly 3.4 pounds — about 54 ounces. Knowing you sweat 48 oz an hour tells you immediately that a two-hour session with no drinking will put you past that line.
Replacing it: during and after
During exercise, the practical goal is to keep losses modest rather than to match sweat ounce for ounce, which is often neither possible nor comfortable. Aim to limit the deficit rather than eliminate it, and drink on a schedule rather than waiting for thirst, since thirst tends to lag behind actual losses during hard work.
After exercise, the standard rehydration guidance accounts for the fact that some of what you drink leaves as urine rather than restoring tissue. Athletic-training guidance calls for consuming up to about 150% of the estimated fluid deficit when the recovery window is short — less than four hours — which is where the commonly cited figure of roughly 24 ounces per pound lost comes from. If you have all day before the next session, you can be more relaxed and simply drink normally with meals.
The limits of the measurement
A sweat rate is a snapshot, not a constant. Measure it on a cool morning and it will underestimate what you lose in August. Measure it in the first week of hot weather and it will change again as you acclimatize. It also does not tell you anything about how much salt is in your sweat, which varies widely between people and is the relevant question for anyone doing long efforts in heat.
The bigger caution runs the other way. More fluid is not automatically better. Drinking well beyond what you lose can dilute blood sodium, a condition called hyponatremia, which is genuinely dangerous and has been documented in endurance events where participants over-drank. Using body weight as the guide protects against this in both directions: if you finish a session heavier than you started, you drank too much. That is a real signal, not a rounding error.
If you have a heart, kidney, or liver condition, or take medication that affects fluid balance, your fluid targets are a medical question and not a sports-science one. Ask your clinician before acting on any of this.

A bathroom scale and one workout will tell you more about your hydration needs than any general recommendation can. Weigh in, weigh out, add what you drank, divide by the hours. Then use the number as a planning tool for hot days and long sessions — and treat finishing heavier than you started as a signal to drink less, not a success.
